You step on a scale at the gym that reads "23% body fat." Is that good? Bad? Should you be concerned? Body fat percentage is one of the most commonly cited fitness metrics and one of the least understood. Here is what the numbers actually mean, how they are measured, and what range makes sense for your goals.
What Body Fat Percentage Measures
Your body weight is made up of several components: muscle, bone, organs, water, and fat. Body fat percentage measures what fraction of your total body weight comes from fat tissue. If you weigh 170 pounds and have 25% body fat, you are carrying 42.5 pounds of fat and 127.5 pounds of everything else (lean mass: muscle, bone, water, organs).
The formula is straightforward: Body fat % = (Fat mass / Total body weight) x 100. The challenge is measuring fat mass accurately -- it cannot be directly observed, which is why different measurement methods exist with varying accuracy.
Why Body Fat Percentage Matters More Than BMI
BMI (Body Mass Index) divides your weight by your height squared and places you in categories: underweight, normal, overweight, or obese. It is easy to calculate but has significant limitations. A 200-pound, 6-foot athlete with 10% body fat and predominantly lean muscle mass would show as "overweight" by BMI. A 140-pound sedentary person with 35% body fat could show as "normal weight" while carrying a metabolically harmful amount of fat.
Body fat percentage sidesteps this problem by directly measuring what you actually want to know: how much of your weight is fat versus lean tissue. This makes it a more actionable and accurate health metric, especially for people who exercise regularly.
Healthy Body Fat Ranges by Category
Body fat ranges are typically divided by both sex and fitness category, because essential fat requirements differ between men and women, and because "healthy" looks different for a competitive athlete versus someone focused on general wellness.
For men: Essential fat (minimum for survival and organ function): 2-5%. Athletic level: 6-13%. Fitness level: 14-17%. Acceptable/average: 18-24%. Obese category: 25% and above.
For women: Essential fat: 10-13% (women require more essential fat due to reproductive hormones and structure). Athletic level: 14-20%. Fitness level: 21-24%. Acceptable/average: 25-31%. Obese category: 32% and above.
These ranges come from the American Council on Exercise (ACE) and are widely used in fitness contexts. Other organizations use slightly different cutoffs. The important thing is the direction and the category, not a precise number.
How Body Fat Is Measured
Different methods vary significantly in accuracy and cost.
DEXA scan (Dual-Energy X-ray Absorptiometry) is considered the gold standard. It uses low-dose X-rays to distinguish fat, lean tissue, and bone with high precision. Margin of error is typically 1-2%. Available at medical facilities and some sports performance centers; usually costs $50-$150 per scan.
Hydrostatic weighing (underwater weighing) works on the principle that fat is less dense than water and lean tissue is denser. You exhale fully and are weighed while submerged. Historically very accurate (1-3% margin of error) but requires specialized equipment and is less widely available.
Bod Pod (air displacement plethysmography) uses air displacement in a sealed chamber rather than water. Similar accuracy to hydrostatic weighing (1-3% error), more comfortable, and increasingly available at universities and sports facilities.
Bioelectrical impedance analysis (BIA) is what consumer smart scales and handheld devices use. A low electrical current passes through your body; fat conducts electricity poorly while muscle conducts it well. Accuracy varies widely based on hydration levels, time of day, and device quality. Error rates of 3-8% are common. Useful for tracking trends over time; less reliable for a single absolute measurement.
Skinfold calipers measure the thickness of fat folds at specific body sites (typically 3-7 sites). Accurate in trained hands (error of 3-5%) but highly dependent on the measurer's skill and the equation used to convert measurements to a body fat estimate.
How Body Fat Changes With Age
Body fat percentage naturally increases with age, even without changes in diet or exercise, because muscle mass tends to decrease (a process called sarcopenia). The acceptable ranges listed above are generally for adults under 60. After 60, slightly higher body fat levels are considered normal and may not be associated with increased health risk the way they would be in younger adults.
This is why tracking trends over time matters more than comparing your number to a fixed range. A 50-year-old maintaining 22% body fat for the past five years while strength training is in a much better metabolic position than a 50-year-old at 22% who was at 15% five years ago without lifestyle changes.
What Causes Body Fat Percentage to Change
Body fat percentage can decrease by losing fat, gaining muscle, or both. It is a ratio, so both the numerator (fat mass) and denominator (total weight) matter.
Losing 10 pounds of fat while weight stays the same means gaining 10 pounds of muscle -- a dramatic recomposition that is relatively slow to achieve. More commonly, people lose both fat and some muscle in a caloric deficit, or gain both fat and muscle in a caloric surplus. The goal of most fitness programs is to tilt these ratios favorably: more fat loss relative to muscle loss when cutting, more muscle gain relative to fat gain when bulking.
A practical example: If you weigh 180 pounds at 28% body fat, you are carrying 50.4 pounds of fat and 129.6 pounds of lean mass. Reducing to 20% body fat at the same weight would require losing 14.4 pounds of fat while keeping all lean mass -- achievable, but typically taking 3-5 months of consistent effort. Reducing to 20% at 170 pounds (losing weight while preserving muscle) is more realistic for most people.
Setting a Target
The right body fat target depends on your goals. For general health and longevity, aiming for the "fitness" range (men 14-17%, women 21-24%) is reasonable and sustainable. For athletic performance, the "athletic" range may be beneficial in some sports but comes with higher dietary and training demands. For competitive bodybuilding or physique sports, athletes briefly reach very low body fat levels (men under 6%, women under 12%) that are not intended to be maintained year-round and can have health consequences if sustained.
Whatever your starting point, reducing body fat percentage by even a few points through consistent exercise and nutrition improvements delivers measurable health benefits: lower blood pressure, improved insulin sensitivity, reduced inflammation, and better cardiovascular markers. The exact number matters less than the direction of travel.
